Lying IT Band Stretch
A beginner-friendly stretch for the iliotibial band and outer hip performed lying on your back, effective for improving hip mobility and reducing knee tension.
Instructions
- Lie flat on your back on a padded mat with both legs extended.
- Bend one knee and bring that leg across your body, aiming to place the knee toward the opposite shoulder or as close as comfortable.
- Use your opposite hand to gently pull the bent knee toward your chest and across your body.
- Your shoulder should remain flat on the mat to maximize the IT band stretch along your outer thigh.
- You may use your other hand to gently press the knee further across if needed to deepen the stretch.
- Keep your extended leg flat on the floor and maintain a neutral spine throughout.
- Hold the stretch for 20-30 seconds while breathing steadily and relaxing into the position.
- Release and return to the starting position.
- Repeat on the opposite side for balanced flexibility development.
Tips
- Never bounce or force the stretch; move into it slowly and hold at a comfortable tension level.
- The IT band is a fascia rather than a muscle, so gentle, sustained stretches are most effective for improving flexibility.
- Keep both shoulders flat against the floor throughout to maintain proper alignment and maximize stretch effectiveness.
- Perform this stretch after workouts when muscles are warm and more pliable for best results.
- If you have knee pain, ensure your knee is not twisted or turned; align it properly over your hip.
- Regular IT band stretching can help prevent or alleviate knee pain and improve hip mobility for better movement quality.
