Primary Muscles

A Pilates exercise performed prone with alternating double leg kicks and chest lifts, targeting the posterior chain including hamstrings, glutes, and lower back.

Instructions

  1. Lie face down on a mat with your forehead resting on your hands, elbows bent and placed under your shoulders.
  2. Engage your core to stabilize your spine.
  3. Bend both knees and kick your heels toward your glutes in a controlled, pulsing manner (usually 2-3 quick pulses).
  4. Straighten your legs and simultaneously lift your chest off the ground by pressing through your hands.
  5. Return your chest to the mat and repeat the double leg kick.
  6. Continue alternating between the kicking and lifting phases for the desired number of repetitions.

Tips

  • This exercise is excellent for posterior chain activation and can help improve spinal extension control.
  • Keep your core engaged throughout to protect your lower back from excessive strain.
  • The leg kicks should be controlled and not jerky; this is about precision and muscle activation, not momentum.
  • Your chest lift should be modest; you’re lifting just enough to lengthen your spine, not performing a deep extension.
  • Breathe steadily; exhale as you kick and inhale as you lift your chest.
  • This exercise strengthens the hamstrings, glutes, and lower back, making it excellent for improving posterior chain strength.
  • If lifting your chest is challenging, focus on the leg kick portion first and progress to the chest lift when ready.
