An isolation exercise targeting the soleus muscle through plantarflexion while seated on the smith machine, allowing for focused calf development without standing balance demands.
Instructions
- Place a flat bench inside the Smith machine and position a calf block or weight plate on the floor in front of it.
- Set the bar to a height just above knee level. Sit at the end of the bench and place the balls of your feet on the edge of the block, heels hanging off freely.
- Unrack the bar and let it rest across your lower thighs, just above the knees. Hold the bar lightly with both hands for stability. This is your starting position.
- Lower your heels as far as possible toward the floor to fully stretch the calf muscles.
- Press through the balls of your feet to raise your heels as high as possible. Keep your knees stationary throughout.
- Pause at the top for 1–2 seconds, squeezing the calves hard.
- Lower your heels under control back to the stretched position and repeat.
Tips
- Seated calf raises isolate the soleus because the bent knee places the gastrocnemius in a shortened, mechanically disadvantaged position — it cannot contribute meaningfully to the lift.
- Press through the ball of the foot, not the base of the toes, to keep tension on the calf rather than the toe flexors.
- Use a slow, controlled tempo on the way down. Momentum robs the soleus of tension and reduces the training stimulus.
- Use a raised platform — even a pair of weight plates works. Without it your heels hit the floor before a full stretch is reached.
- The soleus is predominantly slow-twitch, so it responds well to moderate loads, controlled reps, and higher volume (3–5 sets of 10–20 reps).
- Pair with standing or Smith machine standing calf raises to target both the soleus and gastrocnemius for complete calf development.
Recommended starting values
Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
