Lying Piriformis Stretch
A beginner-friendly stretch for the glutes muscle performed lying on your back, effective for relieving hip and sciatic nerve tension.
Instructions
- Lie flat on your back on a padded mat with both legs extended.
- Bend one knee and cross that ankle over the opposite thigh, just above the knee.
- The bent leg should create a figure-four shape with your body.
- Clasp your hands around the thigh of the extended leg and gently pull it toward your chest.
- As you pull, you should feel a stretch in the buttocks and hip area (glutes muscle) of the crossed leg.
- Keep your head and shoulders relaxed flat on the mat throughout the stretch.
- Maintain steady, deep breathing and relax further into the stretch with each exhale.
- Hold the stretch for 20-30 seconds while gradually deepening the intensity.
- Slowly release and return to the starting position.
- Repeat on the opposite side for balanced hip mobility.
Tips
- Move into the stretch gradually; never bounce or force it, which can cause muscle tears.
- Breathe deeply and exhale as you gently increase the stretch intensity for progressive improvements.
- Keep your lower back flat on the floor throughout to prevent spinal strain and maximize effectiveness.
- If you feel sciatic nerve pain rather than muscle tension, back off slightly and consult a healthcare professional.
- This stretch is especially beneficial after lower body workouts and for people with tight hips.
- Perform this stretch 2-3 times weekly for optimal hip mobility and to prevent pain from overactive glutes muscles.
