Lying Pronation (Dumbbell)Lying Pronation (Dumbbell)

A forearm isolation exercise performed while lying on a bench to strengthen the pronation muscles of the forearm and rotator cuff.

Instructions

  1. Lie face down on a flat bench with one arm hanging off the side, elbow bent at approximately 90 degrees.
  2. The upper arm should be parallel to the floor and perpendicular to your torso.
  3. Hold a dumbbell in your hand with your palm initially facing downward (pronated position).
  4. Keeping your upper arm stationary, externally rotate your forearm to lift the dumbbell upward.
  5. Continue rotating until your forearm is perpendicular to the floor (neutral position).
  6. Pause briefly and hold the contraction.
  7. Lower the dumbbell back down by internally rotating your forearm to the starting position.
  8. Complete all repetitions on one side before switching to the other arm.

Tips

  • Keep your upper arm in a fixed position parallel to the floor throughout the movement.
  • This exercise targets the rotator cuff and is valuable for shoulder health.
  • Use light weight to focus on proper form and controlled rotation.
  • The 90-degree upper arm position is critical for isolating the forearm rotators.
  • Move slowly and deliberately through the full range of motion.
  • Breathe in as you lower the weight and exhale as you rotate it upward.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
