Primary Muscles

A beginner-friendly isolation exercise for lower back and erector spinae strengthening using a dedicated back extension machine.

Instructions

  1. Sit on the back extension machine and select your desired weight.
  2. Position yourself in the machine with your feet planted firmly under the foot pads for stability.
  3. Lean forward slightly to allow your lower back to round initially, placing tension on the lower back and hamstrings.
  4. Position the upper body pad or machine arms against your upper back or shoulders (depending on the machine design).
  5. Grip the handles if available, or keep your arms crossed over your chest.
  6. Keep your core engaged and maintain a neutral spine throughout the movement.
  7. As you exhale, slowly extend your lower back by pressing through your feet and pushing your torso upward and backward.
  8. Continue the extension until your torso reaches an upright or slightly extended position, feeling contraction in your lower back.
  9. Hold the contracted position for a second.
  10. As you inhale, slowly return to the starting position with control, allowing your lower back to round again.
  11. Repeat for the recommended amount of repetitions.

Tips

  • Do not overextend your lower back beyond neutral; avoid creating an excessive arch, which can strain the spine.
  • Move deliberately and controlled; jerky motions reduce effectiveness and increase lower back injury risk.
  • Engage your core throughout the movement to protect your spine and maximize lower back muscle engagement.
  • This exercise is excellent for developing posterior chain strength and improving posture.
  • Start with lighter weight to learn proper form and develop adequate lower back strength.
  • If you have a history of lower back pain, consult a healthcare professional before performing this exercise.
