Secondary Muscles

An isolation exercise performed while bent over where dumbbells are raised to form a W-shape, targeting the rear shoulders and rotator cuff muscles with minimal momentum.

Instructions

  1. Bend forward at the hips until your torso is nearly parallel to the floor, with a slight knee bend for stability.
  2. Hold a dumbbell in each hand with your elbows bent at approximately 90 degrees, positioned below your shoulders.
  3. Your upper arms should be roughly perpendicular to your torso in the starting position.
  4. Keep your core engaged and your back neutral throughout the movement.
  5. Raise the dumbbells by driving your elbows upward and outward, creating a W-shape with your arms.
  6. Continue raising until your upper arms are parallel to the floor or slightly higher.
  7. Squeeze your rear shoulders and mid-back at the top of the movement.
  8. Lower the dumbbells back to the starting position with control.

Tips

  • The bent-over position isolates the rear shoulders and prevents momentum from assisting the movement
  • Focus on the contraction of the rear shoulder and mid-back muscles at the top
  • Keep a slight bend in your knees to protect your lower back during the hip hinge
  • Use a controlled tempo; avoid swinging or using momentum to lift the weight
  • The W-shape formed by your arms should be maintained throughout the movement
  • Start with light weights to master the technique and ensure proper form

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
