Primary Muscles

A highly effective cardiovascular exercise performed by jumping over a rotating rope, building cardio fitness, coordination, and leg strength.

Instructions

  1. Select a quality jump rope appropriate for your height; the rope should reach approximately to your shoulders when standing on it.
  2. Find a clear, flat surface with sufficient overhead clearance and space for jumping freely.
  3. Hold the rope handles at waist height with your elbows bent at approximately 90 degrees.
  4. Keep your hands slightly wider than hip-width apart and close to your body.
  5. Begin rotating the rope by making small circles with your wrists and forearms.
  6. Time your jump so you pass the rope over your head and under your feet with each rotation.
  7. Jump slightly off the ground, just high enough to clear the rope—typically 1-2 inches.
  8. Land lightly on the balls of your feet with soft, bent knees to absorb impact.
  9. Continue jumping in a rhythmic, consistent pattern at a comfortable pace.
  10. Maintain steady breathing throughout the exercise.
  11. Jump for your target duration or number of repetitions, taking brief rest periods as needed.

Tips

  • Start at a slow pace and gradually increase speed as coordination and fitness improve.
  • The power of jumping comes from your ankles and calves; keep your knees relatively straight.
  • Maintain an upright posture with your shoulders relaxed and core engaged.
  • Land on the balls of your feet rather than your heels to reduce impact on your joints.
  • Jump rope is highly effective for cardiovascular conditioning and can be performed in minimal space.
  • Rope jumping builds exceptional coordination, timing, and agility.
  • A typical rope-jumping session of 10-15 minutes provides excellent cardio benefits.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.

Goal Sets Hold
Gain strength 3 25 s
Build muscle 3 40 s
Build endurance 3 1 min
