Primary Muscles

A dynamic hip extension exercise using band resistance to replicate the kettlebell swing movement pattern for power and posterior chain development.

Instructions

  1. Stand with feet slightly wider than shoulder-width apart.
  2. Loop a resistance band around both feet or place it under your feet.
  3. Grasp the band at chest height, elbows bent and relaxed.
  4. Slightly bend your knees and push your hips backward, loading the posterior chain.
  5. Explosively extend your hips and drive the band upward to shoulder height.
  6. Let the band control your descent, then repeat for the desired number of reps.

Tips

  • This is a hip extension movement, not a squat; minimize knee bending.
  • Drive explosively through your heels to maximize glute engagement.
  • Maintain control of the band throughout; avoid jerky or uncontrolled movements.
  • The band should maintain constant tension throughout the entire range of motion.
  • This exercise develops power, explosive strength, and posterior chain conditioning.
  • Perform 8-12 reps per set for optimal power development and muscular endurance.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.

Goal Sets Reps
Gain strength 3 7 reps
Build muscle 3 10 reps
Build endurance 3 14 reps
