Pilates Swan Dive
An advanced prone exercise combining spinal extension with hip lift, requiring significant core and back strength.
Instructions
- Lie face-down on the mat with your hands positioned under your shoulders, palms down.
- Press your pelvis and legs firmly into the mat and engage your core.
- Inhale to prepare.
- Exhale and press through your hands, extending your arms and lifting your chest, torso, and hips off the mat in one continuous motion.
- At the top of the movement, your body should form a slight arch supported primarily by your hands and the tops of your feet.
- Inhale at the top and hold briefly.
- Exhale and smoothly lower your body back to the mat with control, maintaining the arch throughout.
- Repeat for the prescribed number of repetitions.
Tips
- This is an advanced variation requiring significant strength; only attempt after mastering the basic Swan.
- Engage your glutes and core intensely to protect your lower back.
- Keep your neck neutral by looking slightly downward throughout the movement.
- The movement should be fluid and controlled, not jerky or rushed.
- Breathe steadily; exhale during the lift and inhale at the top.
- If lower back discomfort occurs, reduce the range of motion or return to the basic Swan.
- Progress slowly and ensure adequate back strength before attempting this variation.
