A hip hinge movement performed on the smith machine that emphasizes hamstring and glute development while maintaining a relatively straight leg position throughout the lift.

Instructions

  1. Set the bar to mid-thigh height on the smith machine. Load the bar with an appropriate weight.
  2. Stand facing the bar with feet hip-width apart. Place your shoulders under the bar and grasp it with a shoulder-width pronated grip.
  3. Lift the bar from the rack by extending your hips and knees until standing fully upright with the bar at hip height. This is your starting position.
  4. Keep a slight bend in your knees throughout the movement. Hinge at the hips, pushing your hips backward while keeping your back straight.
  5. Lower the bar by moving your hips back and down, maintaining the slight knee bend. Feel a stretch in your hamstrings.
  6. Lower until you feel adequate hamstring tension, typically when the bar reaches mid-shin height.
  7. Drive your hips forward and extend through your glutes to return to the starting position.
  8. Repeat for the desired number of repetitions.

Tips

  • The key distinction of the Romanian deadlift is the hip hinge pattern with minimal knee bend, maximizing hamstring stretch and engagement.
  • Keep your back straight throughout the movement; do not round your lower back.
  • The smith machine tracks vertically, which can limit range of motion compared to a barbell; adjust accordingly.
  • Focus on feeling the hamstring and glute activation rather than the movement itself.
  • Use a lighter weight than you would for a conventional deadlift to maintain proper form.
  • This exercise is excellent for improving hip mobility and posterior chain strength.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.

Goal Sets Reps Weight
Male Female
Gain strength 5 5 reps 45 kg 40 kg
Build muscle 5 8 reps 40 kg 35 kg
Build endurance 5 10 reps 30 kg 27.5 kg
