Secondary Muscles
A ballistic swinging movement using a bulgarian bag, developing explosive power through the posterior chain via hip hinge and explosive hip extension.
Instructions
- Stand with feet shoulder-width apart, with the bulgarian bag on the ground between your feet.
- Hinge at your hips and grip the bag, positioning your chest forward with a neutral spine.
- Create a slight knee bend while maintaining hip hinge position, then explosively extend your hips and knees.
- Allow the bag to swing forward due to the explosive hip extension, not through arm strength.
- Your arm motion should be pendulum-like; use only arm muscles to slow the bag on the descent.
- Allow the bag to swing back down between your legs, hinging at your hips to decelerate.
- Immediately extend again to continue swinging with minimal pause at the bottom.
Tips
- The swing is a hip-dominant movement; generate power explosively through your hips, not your shoulders.
- The bag should swing to approximately shoulder height at the peak of the movement.
- Maintain a neutral spine throughout; avoid excessive rounding or extension of your lower back.
- The swinging motion is pendulum-like; once started, momentum carries the bag forward and back.
- Explosive hip extension and power generation are the primary adaptations from this exercise.
- This movement is excellent for developing ballistic power and can be performed for higher reps due to its rhythm.
Recommended starting values
Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
