A dumbbell curl variation combining a supinated (palms-up) curl with a pronated (palms-down) eccentric phase, effectively targeting the biceps through varied grip positions.

Instructions

  1. Stand upright holding a dumbbell in each hand with arms at your sides and palms facing your thighs (neutral grip).
  2. Perform a traditional biceps curl by bending your elbows, curling the dumbbells up toward your shoulders with palms facing upward (supinated).
  3. Continue curling until your biceps are fully contracted and the dumbbells are at shoulder height.
  4. Pause briefly at the top of the movement to maximize the contraction.
  5. Rotate your wrists at the top of the curl until your palms are facing downward and away from your shoulders (pronated grip).
  6. Slowly lower the dumbbells with your palms facing the ground, controlling the eccentric (lowering) phase.
  7. As the dumbbells approach your thighs, rotate your wrists back to the neutral starting position (palms facing your body).
  8. Repeat for the prescribed number of repetitions.

Tips

  • This exercise effectively targets different aspects of the biceps through varied grip positions.
  • Control both the concentric (curling) and eccentric (lowering) phases of the movement.
  • Use moderate weight to allow proper form throughout the grip transitions.
  • The pronated eccentric engages forearm extensors and enhances overall forearm development.
  • This is an advanced biceps variation suitable for intermediate to advanced lifters.
