Interval (Rowing Machine)
Rowing machine interval training alternates between high-intensity efforts and recovery periods, building cardiovascular fitness and muscular endurance more efficiently than steady-state rowing.
Instructions
- Sit on the rower with feet secured firmly on the foot pedals.
- Grasp the handle with both hands at chest height.
- Warm up with 2-3 minutes of easy rowing at a moderate pace.
- Perform a high-intensity interval at 80-95% maximum effort for 20-40 seconds.
- Recover at a lower intensity for 40-60 seconds.
- Repeat the high-intensity and recovery cycle 6-10 times.
- Cool down with 2-3 minutes of easy rowing at low intensity.
- Ensure proper form throughout, engaging legs, lats, and arms in sequence.
Tips
- The rowing machine works your entire body, including both upper and lower body muscles.
- Proper form is critical: legs drive first, then back, then arms.
- Use steady pacing during the recovery intervals to flush lactate while maintaining heart rate elevation.
- The drive phase should take about 60% of the stroke time, with the recovery phase taking 40%.
- Interval training on the rower improves both aerobic and anaerobic capacity.
- Use damper settings 4-6 for interval training to maintain power output across efforts.
Recommended starting values
Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
| Goal | Sets | Distance |
|---|---|---|
| Gain strength | 3 | 300 m |
| Build muscle | 3 | 700 m |
| Build endurance | 3 | 1.3 km |
