Sprint (Rowing Machine)
Rowing machine sprints are maximum effort efforts lasting 20-40 seconds that build explosive power and anaerobic capacity while engaging the entire body in a coordinated movement.
Instructions
- Sit on the rower with feet secured firmly on the foot pedals.
- Grasp the handle with both hands at chest height.
- Warm up with 2-3 minutes of easy rowing at a comfortable pace.
- Begin a sprint by rowing at maximum intensity for 20-40 seconds.
- Explode on the drive phase by extending your legs forcefully.
- Complete the drive by pulling the handle to your chest.
- Extend your arms and legs smoothly to return to the starting position.
- Focus on maintaining power output throughout the sprint duration.
Tips
- Sprints are high-intensity efforts that demand maximum power and coordination.
- Use proper form even at high speed to prevent injury.
- The drive sequence should be: legs, lats, then arms.
- Full recovery of 2-3 minutes between sprints is important for true high-intensity efforts.
- Rowing sprints build both anaerobic power and aerobic capacity.
- Use damper settings 4-6 for sprints to allow maximum power expression.
- Start with shorter sprint durations and progress as fitness improves.
