A beginner-friendly compound back exercise using a chest-supported machine that eliminates lower back stress while emphasizing back muscle engagement.
Instructions
- Load the chest-supported row machine with your desired weight.
- Sit down on the machine with your chest firmly against the inclined chest pad.
- Position your feet flat on the floor or foot platform for stability.
- Adjust the seat height so your upper arms are approximately parallel to the floor when holding the handles.
- Grab the handles with your hands at approximately shoulder-width or slightly wider.
- Your arms should be extended in front of you; this is your starting position.
- As you exhale, pull the handles toward your chest by retracting your shoulder blades.
- Drive your elbows backward and squeeze your back muscles at the top of the movement.
- Hold the contracted position for a second, feeling your upper back muscles working hard.
- As you inhale, slowly extend your arms back to the starting position in a controlled manner.
- Do not fully lock out at the bottom; maintain some tension on your back muscles throughout the set.
- Repeat for the recommended amount of repetitions.
Tips
- Keep your chest firmly pressed against the pad throughout; this is crucial for isolating back muscles.
- Move deliberately and with full control; avoid jerking the handles, which reduces back engagement.
- The chest support eliminates lower back stress, making this ideal for those with back concerns or during back-focused training.
- Focus on pulling with your elbows; initiating the movement from your elbows helps maximize back muscle engagement.
- Lower the handles with control; the eccentric (returning) phase is crucial for back muscle development.
- This machine is excellent for developing back strength while protecting the lower back from excessive stress.
Recommended starting values
Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
