Primary Muscles

A full-body dynamic movement combining a squat, sprawl, and return to standing, effectively developing cardiovascular endurance and total body strength.

Instructions

  1. Stand with your feet shoulder-width apart and arms at your sides.
  2. Quickly bend your knees and place your hands on the floor in front of you.
  3. Explosively kick or hop your feet backward, extending your body into a full plank position with your hands under your shoulders.
  4. Keep your body in a straight line from head to heels with your core engaged.
  5. Immediately bring your feet back toward your hands by hopping them forward.
  6. Drive through your heels and explosively stand up, returning to the starting position.
  7. Repeat for the desired number of reps, maintaining continuous movement.

Tips

  • Keep your body straight during the plank position; avoid letting your hips sag or pike upward
  • The movement should be explosive and dynamic rather than slow and deliberate
  • Land softly on your feet when hopping to minimize impact on joints
  • This is a high-intensity exercise; ensure proper conditioning before starting
  • Beginners can step one foot back at a time instead of jumping both feet back
  • This movement can be performed at varying speeds depending on your fitness level

Recommended starting values
