pull up bar

An advanced isometric hold where the body is suspended horizontally face-down from a bar with the legs in a straddle position. An elite bodyweight strength exercise.

Instructions

  1. Grip a pull-up bar or rings with a pronated grip (palms facing away) at shoulder-width apart.
  2. Jump or pull yourself into a horizontal position with your body parallel to the ground, chest facing downward.
  3. Separate your legs into a wide straddle position (wider than hip-width) to reduce the demand on core stability.
  4. Maintain a hollow body position with your core engaged, glutes squeezed, and shoulders actively engaged.
  5. Keep your chest open and shoulders packed into their sockets.
  6. Hold this position for the prescribed duration, maintaining a rigid horizontal line from shoulders through the legs.
  7. Lower yourself in a controlled manner back to the floor.

Tips

  • The straddle position significantly reduces difficulty compared to a full back lever by reducing leverage.
  • Start with holds of 5-10 seconds and gradually increase duration as strength improves.
  • Progress toward a straighter body position and closer leg positioning as you develop strength.
  • Engage your lats actively by thinking about pulling the bar apart.
  • This movement builds exceptional back and shoulder strength necessary for advanced calisthenics movements.
  • Practice negatives (lowering slowly from a high position) if you cannot achieve a full hold.
  • Ensure your shoulders remain healthy before attempting this advanced movement.

Recommended starting values
