Primary Muscles

An advanced calisthenics movement where you hang from a bar and rotate your body backwards through your arms, requiring significant pulling strength and core control.

Instructions

  1. Grip a pull-up bar with hands shoulder-width apart, using a standard overhand grip.
  2. Hang from the bar with straight arms and shoulders engaged, feet off the ground.
  3. Pull yourself up slightly and tuck your knees toward your chest.
  4. Rotate your body backwards by extending your hips, bringing your legs up and over the bar.
  5. Continue the rotation until you’re hanging on the opposite side of the bar with legs extended downward.
  6. Reverse the movement by rotating back to the starting position with control.
  7. Repeat for the desired number of repetitions.

Tips

  • This is an advanced movement; ensure you have strong pull-up strength before attempting it.
  • The full movement requires significant flexibility in the shoulders and hip mobility.
  • Start with partial rotations and gradually increase range of motion as you adapt.
  • Keep the movement controlled throughout; do not swing or use momentum excessively.
  • Core tension is critical for maintaining control during the rotation phase.
  • Progress by performing the full rotation or by adding pauses at key positions.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
