Primary Muscles

An advanced climbing exercise using upper body strength only to ascend a rope without leg assistance, developing pulling power and forearms strength.

Instructions

  1. Stand facing a hanging rope with adequate ceiling height for climbing.
  2. Grip the rope with both hands at approximately shoulder height or lower.
  3. Keep your arms bent and close to your body throughout the movement.
  4. Pull yourself upward using your arm and lat strength, not your legs.
  5. Move one hand slightly higher and grip the rope, then pull your body up.
  6. Alternate hand positions as you ascend the rope using hand-over-hand climbing.
  7. Keep your legs together and extended straight down to avoid using them.
  8. Continue climbing to a predetermined height or the top of the rope.
  9. Descend with control using the same upper body pulling motion.

Tips

  • This is an advanced movement; master standard rope climbs before attempting this.
  • Keep your core tight to prevent excessive swinging.
  • Use a controlled climbing pace; rushing increases injury risk.
  • Maintain a tight grip on the rope to prevent slipping.
  • Keep your legs straight and together to prevent using them for assistance.
  • Start at lower heights and progress to full-rope climbs as strength improves.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.

Goal Sets Distance
Gain strength 3 300 m
Build muscle 3 700 m
Build endurance 3 1.3 km
