A standing isolation exercise for the gastrocnemius performed in the Smith machine, which provides a fixed bar path for stability and lets you focus fully on calf contraction through a full range of motion.

Instructions

  1. Set the Smith machine bar to approximately shoulder height. Place a calf block or a pair of weight plates under the bar so your heels can hang freely.
  2. Step onto the block with the balls of your feet on the edge and position the bar across your upper traps, not your neck. Un-rack by rotating the bar.
  3. Stand tall with a slight bend in your knees — keep this angle fixed throughout the set.
  4. Lower your heels as far as possible toward the floor to achieve a full stretch of the calves.
  5. Drive through the balls of your feet to raise your heels as high as possible, squeezing the calves hard at the top.
  6. Pause for 1 second at the top, then lower under control back to the stretched position.
  7. Re-rack the bar by rotating it back onto the hooks when the set is complete.

Tips

  • The Smith machine removes the balance demand of a free-bar calf raise, letting you load heavier and focus on the muscle rather than stability.
  • Press through the ball of the foot, not the toes — pressing through the toes shifts tension onto the toe flexors rather than the gastrocnemius.
  • Avoid bouncing out of the bottom stretch. A brief pause in the stretched position removes elastic rebound and maximises time under tension.
  • Keep your knees at a consistent slight bend throughout the set. Locking out or significantly bending the knees mid-set changes which part of the calf is engaged.
  • The gastrocnemius is predominantly fast-twitch, so it responds well to moderate-to-heavy loads in the 8–15 rep range. Higher reps (15–25) also work given its endurance role in gait.
  • Pair with seated calf raises (which target the soleus) for complete lower-leg development.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
