A challenging biceps isolation exercise performed on an incline bench in a face-down position, providing an extreme stretch and remarkable peak contraction for the biceps.

Instructions

  1. Set an adjustable bench to an incline angle of approximately 45-60 degrees.
  2. Position yourself face-down on the bench, draping your chest over the pad with your feet secured on the floor behind you.
  3. Hold an EZ-bar with a supinated grip (palms facing forward), hands shoulder-width apart, with your arms hanging vertically below you.
  4. Starting from this stretched position, curl the bar upward by bending your elbows.
  5. Bring the bar toward your neck or upper chest, maintaining tension on your biceps throughout the movement.
  6. Pause briefly at the top position, squeezing your biceps intensely.
  7. Lower the bar in a controlled manner back to the starting position, feeling the deep stretch in your biceps.
  8. Repeat for your desired number of repetitions.

Tips

  • This exercise provides an extreme stretch on the biceps and is best performed with lighter weight to manage the challenging range of motion.
  • The face-down position makes cheating impossible, forcing strict form and isolation.
  • Start with lighter weight than you would expect; the leverage and stretch make this movement very challenging.
  • The incline angle is critical; adjusting it changes the difficulty and the stretch sensation.
  • The EZ-bar’s angled grip provides comfort and reduces wrist strain during the challenging stretch position.
  • This exercise is excellent for advanced trainees seeking to address weak points and maximize the stretch stimulus.
  • Avoid bouncing or jerky movements; maintain smooth, controlled tension throughout.
  • Pair with other biceps exercises in the same session; this is an excellent finishing movement.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
