A dynamic exercise combining battle rope waves with alternating lunges, building upper-body power and lower-body endurance simultaneously.

Instructions

  1. Position battle ropes anchored at the center point approximately 15-20 feet away, taking one end in each hand.
  2. Assume a staggered stance with one foot forward.
  3. Begin creating alternating waves with the ropes while simultaneously stepping forward into a lunge with the opposite leg.
  4. Coordinate the rope waves with your leg movement, lunging as you wave.
  5. Continue alternating lunges and rope waves for the prescribed time duration.

Tips

  • Maintain explosive rope waves while lunging to keep constant tension throughout.
  • The coordination demands make this exercise challenging; practice components separately first.
  • Keep your torso upright and core engaged during lunges.
  • This combination increases cardiovascular demand significantly.
  • Track by time rather than reps since the combination makes counting difficult.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
