A dynamic battle rope exercise combining rope waves with a deep squat position, building lower-body endurance while fatiguing the upper body.

Instructions

  1. Position yourself at the center point of anchored battle ropes, approximately 15-20 feet away, taking one end in each hand.
  2. Descend into a deep squat position with thighs parallel to the floor and chest upright.
  3. Begin making rapid alternating wave motions with the ropes while maintaining the squat position.
  4. Continue waving the ropes explosively while staying in the deep squat for the prescribed time duration.
  5. Stand up and rest when the set is complete.

Tips

  • Maintain an upright torso and deep squat position throughout the set.
  • The combination of rope waves and squat position creates significant cardiovascular demand.
  • This variation emphasizes lower-body endurance and core stability.
  • Keep your weight in your heels and chest up to prevent forward lean.
  • Shorter duration sets are recommended due to the high intensity of this variation.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
