Primary Muscles

An explosive plyometric exercise combining a squat descent with a maximal vertical jump while holding dumbbells, developing lower body power and athleticism.

Instructions

  1. Stand upright holding a dumbbell in each hand at your sides, feet at shoulder width.
  2. Begin a squat by bending your knees and hips, descending until your thighs are near parallel to the floor.
  3. Keep your chest up and core engaged throughout the descent.
  4. Explosively extend your hips, knees, and ankles, driving powerfully off the ground to launch upward.
  5. Jump as high as possible while maintaining control of the dumbbells.
  6. Land softly by allowing your knees and hips to bend, absorbing the impact through your legs.
  7. Immediately transition into the next repetition by descending into the squat position again.
  8. Complete the desired number of repetitions with controlled, explosive movements.

Tips

  • Start with light dumbbell weights to focus on explosive power and proper landing mechanics
  • Land with your knees soft and tracking over your toes to prevent injury
  • The descent should be controlled to prepare for the next explosive jump
  • Use your arms naturally to aid in the jump momentum
  • Perform on a soft, even surface to reduce impact stress on your joints
  • This is a high-intensity movement; allow adequate rest between sets for full recovery

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
