Primary Muscles

A pulling exercise performed on a machine that targets the latissimus dorsi through downward arm movement, building back width and strength.

Instructions

  1. Sit at the lat pulldown machine with your back upright and feet flat on the floor.
  2. Position the leg pad or seat so you are secure and stable.
  3. Grasp the bar with a grip slightly wider than shoulder-width, using an overhand grip (palms facing away).
  4. Keep your chest up as you pull the bar down toward the upper chest.
  5. Bring the bar to approximately chest height while squeezing your back muscles.
  6. Pause briefly at the bottom, feeling the lat contraction.
  7. Slowly return the bar to the starting position with control, allowing your arms to fully extend.
  8. Repeat for the prescribed number of repetitions.

Tips

  • Lean back slightly to better engage the lats, but avoid excessive rocking or momentum.
  • Keep your chest up and shoulders back throughout the movement.
  • Focus on pulling with your back muscles rather than relying on arm strength.
  • Maintain a neutral spine; avoid rounding your back during the exercise.
  • Control the eccentric (return) phase to maximize time under tension.
  • A slightly wider grip emphasizes lat activation more than a narrower grip.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
