Primary Muscles

A lower body compound exercise using the smith machine where you step backward into a lunge position, emphasizing the quadriceps and glutes with reduced balance demands.

Instructions

  1. Set the bar to shoulder height on the smith machine. Load with an appropriate weight for lunges.
  2. Stand facing the bar with feet hip-width apart. Position yourself under the bar and place it across your shoulders, holding it with both hands for support.
  3. Ensure the bar is secure and stable on your shoulders, then unlock it from the rack. This is your starting position.
  4. Step backward with one leg, lowering your body until the back knee nearly touches the ground and the front knee reaches approximately 90 degrees.
  5. Push through the front heel to drive your body back to the starting position, straightening your front leg.
  6. Step backward with the opposite leg and repeat the movement.
  7. Continue alternating legs for the desired number of repetitions.

Tips

  • The smith machine provides stability, making this movement safer and easier than free weight lunges, especially for beginners.
  • Maintain an upright torso throughout the movement to engage the quadriceps effectively.
  • Take a step backward rather than forward to reduce stress on the front knee joint.
  • Ensure the front knee stays over the ankle and does not extend past the toes.
  • Keep your core tight and avoid leaning forward during the movement.
  • Start with lighter weight to establish proper form before increasing the load.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
