Primary Muscles

An isometric lower body exercise where you hold a sitting position against a wall while holding dumbbells, building quadriceps endurance and strength without movement.

Instructions

  1. Stand with your back against a wall, with feet positioned approximately 12-18 inches away from the wall.
  2. Hold a dumbbell in each hand at your sides, or hold dumbbells at chest height for increased difficulty.
  3. Slide down the wall by bending your knees, lowering your hips toward the floor.
  4. Continue descending until your thighs are roughly parallel to the floor (approximately 90-degree knee bend).
  5. Your back should remain flat against the wall throughout the hold.
  6. Maintain this position for the prescribed amount of time, keeping your core engaged.
  7. Your quadriceps will feel intense burning—this is normal for isometric training.
  8. Push yourself back to standing by driving through your heels.

Tips

  • The wall prevents you from leaning forward, ensuring proper quadriceps isolation
  • Start with shorter durations (20-30 seconds) and progress gradually as your strength improves
  • Keep your knees aligned over your ankles; do not let them cave inward
  • Maintain steady breathing throughout the hold—do not hold your breath
  • Adding dumbbells increases the difficulty and load on the quadriceps significantly
  • This isometric exercise builds tremendous quadriceps endurance and strength

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
