Primary Muscles

A wide-stance deadlift variation using the smith machine that emphasizes the quadriceps and inner thighs while reducing stress on the lower back compared to a conventional stance.

Instructions

  1. Set the bar to mid-shin height on the smith machine. Load the bar with an appropriate weight.
  2. Stand with your feet positioned significantly wider than shoulder width, with your toes pointed outward at approximately 45 degrees.
  3. Bend at the knees and hips to lower yourself toward the bar, keeping your chest up and back straight.
  4. Grasp the bar with a pronated grip at approximately shoulder width, allowing your arms to rest inside your knees.
  5. Ensure your shoulders are over or slightly in front of the bar. This is your starting position.
  6. Drive through your entire foot, pressing the floor away to extend your hips and knees, lifting the bar.
  7. Continue the extension until you’re standing upright with the bar at hip height.
  8. Lower the bar back to the starting position under control, maintaining the same wide stance and upright torso.

Tips

  • The wide stance distributes the load more toward the quadriceps and inner thighs than a conventional stance.
  • Keep your torso upright throughout the movement; excessive forward lean indicates improper form.
  • The smith machine’s vertical bar path is well-suited to the sumo deadlift’s mechanics.
  • Drive through your heels and mid-foot to maximize leg drive and power generation.
  • Your arms should remain straight throughout the movement; avoid pulling with your arms.
  • This variation is particularly good for those with longer arms or mobility limitations.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.
