Primary Muscles

A lower body compound movement using the smith machine where you lunge forward with alternating legs, emphasizing the quadriceps while the fixed bar path provides stability.

Instructions

  1. Set the bar to shoulder height on the smith machine. Load the bar with an appropriate weight.
  2. Step under the bar and position it across your shoulders. Hold the bar with both hands and unlock it from the rack.
  3. Step forward with one leg, creating space for the lunge. Position your feet hip-width apart. This is your starting position.
  4. Take a controlled step forward with one leg, lowering your body by bending both knees until the back knee nearly touches the ground.
  5. Ensure your front knee stays over your ankle and does not extend past your toes.
  6. Push through your front heel to drive yourself forward, straightening your front leg to stand up.
  7. Step forward with the opposite leg and repeat the movement, continuing in a walking pattern.
  8. Continue alternating legs for the desired number of repetitions.

Tips

  • The smith machine provides stability, making walking lunges safer and easier than bodyweight or free weight variations.
  • Maintain an upright torso throughout the movement; avoid excessive forward lean.
  • Take controlled steps with adequate distance between feet to achieve proper depth in the lunge position.
  • Keep your front knee aligned over your ankle to reduce joint stress and maximize quadriceps engagement.
  • This movement naturally emphasizes the quadriceps more than hamstrings compared to reverse lunges.
  • The walking lunge variation requires coordination and balance while the smith machine assists with stability.

Recommended starting values
