A pressing movement performed while seated on the smith machine that targets the anterior deltoids and triceps while providing stability, ideal for beginners to develop shoulder strength.

Instructions

  1. Adjust the smith machine bar to approximately upper chest height. Set up a bench with good back support underneath the bar.
  2. Sit upright on the bench with your back firmly against the backrest. Position your feet flat on the ground for stability.
  3. Place the bar across your upper chest and shoulders, holding it with a shoulder-width pronated grip (palms facing away).
  4. Ensure your shoulders are packed and your core is engaged. This is your starting position.
  5. Press the bar vertically upward by extending your arms, exhaling as you move the weight overhead.
  6. Continue pressing until your arms are nearly fully extended but not locked out at the elbows.
  7. Lower the bar back to the starting position under control, inhaling as you lower.
  8. Repeat for the desired number of repetitions.

Tips

  • The seated position removes the need for core stability, allowing you to focus purely on pressing strength.
  • Keep your back against the bench throughout the movement to maintain proper spinal alignment.
  • The fixed path of the smith machine is excellent for beginners learning proper pressing mechanics.
  • Lower the bar until it just touches your upper chest to maintain tension on the shoulders.
  • Avoid locking out your elbows at the top of the movement; maintain a slight bend for continuous muscle engagement.
  • Start with lighter weight to establish proper form before progressively increasing the load.

Recommended starting values
