Secondary Muscles

A fundamental battle rope exercise where the ropes are moved in alternating waves, working the shoulders and upper body while building muscular endurance.

Instructions

  1. Position yourself at the center point of anchored battle ropes, approximately 15-20 feet away, taking one end in each hand.
  2. Stand with feet shoulder-width apart, knees slightly bent, and arms at your sides.
  3. Raise one arm to about shoulder height while quickly lowering the opposite arm.
  4. Immediately reverse the motion, raising the lowered arm while lowering the raised arm.
  5. Continue alternating this pattern as rapidly as possible for the prescribed time duration.

Tips

  • Start at a controlled tempo and gradually increase speed as you build endurance.
  • Keep your core engaged and knees slightly bent for stability.
  • Move from your shoulders rather than using excessive arm movement.
  • Maintain constant tension on the ropes by moving continuously without pauses.
  • This exercise is excellent for building upper-body endurance and conditioning.

Recommended starting values

Sensible novice starting points for each goal, for a lifter aged 25–40. Scale down for smaller frames or older lifters. Treat the first set of any session as a discovery set.

Goal Sets Hold
Gain strength 3 25 s
Build muscle 3 40 s
